Why I started training back (and why it changed everything)

Beginner rules that make results happen (without getting hurt)

1) Start lighter than you think you need. I know it feels tempting to “prove” you can lift heavy, but beginners grow fastest when form is clean. A lighter weight + perfect reps will build your back way faster than swinging heavy weight with your shoulders doing all the work.

2) Time your rest. I keep it simple: 30–60 seconds between sets for most moves. If you’re supersetting, rest after the pair. Try not to scroll during rest—your focus is part of the workout.

1) Bent-Over Rear Delt Fly

Sets/Reps: 3 sets of 10

How I cue it: hinge forward, soft knees, back flat, look down at all times. Lift the dumbbells out to the side like you’re opening your wings. At the top, pause and squeeze.

Big beginner tip: push through your elbows, not your shoulders. If your traps are screaming, go lighter and slow down.

2) Underhand Dumbbell Row (palms facing up)

Sets/Reps: 3 sets of 10

Form focus: keep your chin tucked, gaze down, and your back straight. Pull the dumbbells by driving elbows back.

If you like supersets (fast + sweaty): complete each exercise before resting 30–60 seconds, then repeat for your sets. A beginner-friendly superset pairing looks like:

• Superset 1: Lat pulldown + Face pull

• Superset 2: Close-grip pulldown + Cable rope pulldown

• Finish: Rows

I use this rule: the last 2 reps should feel challenging, but you should still be able to keep form clean.

My realistic weekly schedule for beginners

If you want that lean, lifted upper body look (and better posture), consistency beats perfection.

Option 1 (simple): Back day 1x/week + 2 lower body days + 1 light full-body or cardio day.

Option 2 (faster progress): Back day 2x/week (one dumbbell-only, one machine/cable) + 2 lower body days + core sprinkled in.

I also learned the hard way that training only one area doesn’t create the overall shape. Back + glutes + core together is what gives that balanced, hourglass vibe.
